How Much Water Should You Actually Drink Per Day?
The 8-glasses rule was never based on much. Here's a body-weight-based number that holds up better, and why your real need shifts with heat, activity, and food.
“Drink eight glasses of water a day” is one of those rules everyone knows and almost no one can explain the origin of, because there isn’t much of one. It’s a tidy number, not a measured requirement — and it fails in both directions. It’s too much for a small, sedentary person in a cool climate and not nearly enough for someone larger, more active, or sweating through a hot afternoon. A number based on your body actually holds up better.
Where “eight glasses” came from
The rule traces back loosely to a decades-old recommendation that adults consume roughly 8 cups (about 64 ounces) of fluid a day. What got lost in translation over the years is that the original guidance already counted fluid from food and other beverages, not just plain water sipped separately. Somewhere in its journey through diet books and office watercoolers, that nuance disappeared and it became a rigid, water-only target with no adjustment for body size, climate, or activity — which is exactly why it doesn’t fit everyone.
A better starting point: body weight
A commonly used and more individualized guideline is roughly half your body weight in pounds, in ounces of fluid per day. A 150-pound person lands around 75 ounces (a bit over 9 cups); a 200-pound person lands around 100 ounces (12.5 cups). It’s still a rule of thumb, not a lab-measured personal requirement, but it scales with the person instead of pretending everyone needs an identical amount regardless of size.

What actually shifts the number
Body weight is the baseline, but several everyday factors move real fluid needs up meaningfully:
- Heat and humidity. Sweat losses climb fast in hot weather, and the body-weight formula alone can undercount by a lot on a genuinely hot day.
- Exercise. An hour of moderate-to-hard training can mean an extra 16-32 ounces or more, depending on sweat rate and conditions. Heavier sweaters need more; some people barely need extra at all.
- Altitude. Higher elevations increase fluid losses through faster breathing and drier air.
- Illness. Fever, vomiting, or diarrhea all increase fluid needs and losses simultaneously — this is where dehydration risk climbs fastest.
- Pregnancy and breastfeeding. Both meaningfully raise fluid needs; worth discussing a specific target with a clinician.
- Caffeine and alcohol. Both have a mild diuretic effect, though normal coffee and tea consumption doesn’t dehydrate you nearly as much as old folklore claims — the fluid in the drink itself largely offsets it.
Food counts too
Roughly 20% of most people’s daily fluid intake comes from food, not drinks — fruits, vegetables, soups, and yogurt all carry real water content. Someone eating a lot of produce is quietly hydrating themselves through meals in a way someone eating mostly dry, processed food isn’t. This is part of why total fluid targets (which include food) and “glasses of water” targets (which usually don’t) aren’t directly comparable.
Signs you’re actually under-hydrated
Thirst is a reasonably good signal for most healthy adults most of the time — the idea that you’re already significantly dehydrated by the time you feel thirsty is overstated for typical daily life, though it becomes more relevant during hard exercise or heat, where thirst can lag behind losses. Beyond thirst, useful signals include:
- Urine color — pale straw is a reasonable target; consistently dark yellow suggests you’re behind.
- Urine frequency — going only a couple of times a day is a signal to drink more.
- Energy and focus — mild dehydration (as little as 1-2% of body weight in fluid loss) has been linked to reduced concentration and a subjective sense of fatigue.
- Headaches — a common early symptom that’s easy to misattribute to other causes.
Can you drink too much?
Yes, though it’s genuinely rare outside of specific situations — mainly endurance athletes who drink excessive plain water over many hours without replacing sodium, which can dilute blood sodium levels dangerously (hyponatremia). For typical daily life, drinking to satisfy thirst plus a bit more rarely causes a problem. If you have kidney disease, heart failure, or another condition affecting fluid balance, your safe fluid range may be different from the general guidance here — that’s a conversation for your doctor, not a rule of thumb.
A simple way to build the habit
If tracking ounces feels tedious, anchor water to things you already do: a glass with each meal, a refill at your desk when you sit down to work, one before and after exercise. Keeping a bottle visible — on your desk, in your bag, in the cupholder — does more for consistent intake than any app reminder, mostly because it removes the friction of having to go find water when you’re already thirsty and distracted.

The eight-glasses rule was never wrong exactly — it was just too generic to fit any one person well. A body-weight-based target (roughly half your weight in pounds, in ounces) is a better starting point, and real needs shift meaningfully with heat, exercise, altitude, and illness on top of that baseline. Track urine color and energy as a rough real-world check, factor in the water already coming from your food, and let thirst do a lot of the fine-tuning. That’s a more honest system than any fixed glass count was ever going to be.
