How Many Grams of Protein Per Day to Build Muscle

The number most lifters miss isn't the daily total, it's breakfast. Here's the protein grams per day to build muscle, and how to actually hit it.

Ask ten people at the gym how much protein you need to build muscle and you’ll get ten answers, most of them either wildly high or a vague shrug. The honest version is more boring and more useful: there’s a number, it’s been circled by a lot of research, and most people who think they’re crushing it are quietly missing it by a single meal.

That meal is almost always breakfast. But let’s start with the target, because you can’t fix the shape of your day until you know what you’re aiming at.

The number: about 1.6 grams per kilogram

If you strength train and you want to add muscle, the figure that keeps surfacing in the sports-nutrition literature is roughly 1.6 grams of protein per kilogram of body weight per day. In pounds, that’s close to 0.7 grams per pound — an easy rule of thumb if you’d rather not convert your weight to kilograms first.

Some quick math so it stops being abstract:

  • A 70 kg (155 lb) person → about 112 grams a day.
  • An 82 kg (180 lb) person → about 130 grams a day.
  • A 59 kg (130 lb) person → about 95 grams a day.

This isn’t a number someone invented on a podcast. Research that pools many resistance-training studies generally suggests that protein intakes beyond roughly 1.6 g/kg add little extra muscle for the average trainee — that’s where the curve appears to flatten, so you’re getting the bulk of the benefit and each additional gram tends to do progressively less. Individual results vary, and this is general guidance rather than a prescription.

That’s the headline. Now the fine print, because “the average trainee” hides a few people who genuinely need more.

Where the returns start to flatten

Above about 2.2 g/kg, the evidence for extra muscle gets thin. For that same 70 kg person, 2.2 g/kg is around 154 grams — a real jump in food and effort for benefits that mostly don’t show up on the scale or in the mirror.

For most healthy people, eating somewhat more than that is generally considered fine, and some lifters like the higher intake for appetite control or preference. But if you’re chasing muscle specifically, spending your energy pushing from 1.6 to 2.2 tends to pay off less than fixing when you eat your protein and how hard you train. More on the “when” in a minute.

One real caveat: sharply raising protein isn’t right for everyone. If you have kidney disease, diabetes, or any other condition that affects how your body handles protein — or if you’re pregnant — talk to your doctor or a registered dietitian before you change your intake. The general targets here assume a healthy adult, and they’re a starting point, not medical advice.

Who actually needs more than 1.6

The 1.6 g/kg figure is a solid default, but a few groups have good reason to sit higher, closer to the 1.8–2.2 range:

  • Older adults. Aging muscle responds less readily to a given dose of protein — a phenomenon often called anabolic resistance. Nudging the daily total and the per-meal amount up helps overcome that stickier signal.
  • Anyone in a calorie deficit. When you’re eating fewer calories to lose fat, protein does double duty: it protects the muscle you already have while you’re losing weight. Cutting is exactly when people should eat more protein, not less.
  • Very lean, high-volume trainees. If you’re already lean and training hard and often, higher intakes help preserve muscle when there’s little body fat to buffer the demand.

If you’re in one of those camps, aim higher within the range. If you’re a general lifter at a stable weight, 1.6 is plenty.

The part almost everyone gets wrong: distribution

Here’s the shift that matters more than squeezing out extra grams. Your body doesn’t just bank a day’s protein and build muscle from the total. It responds meal by meal. Each time you eat enough protein at once, you flip the muscle-building switch — and there’s a threshold you have to clear to flip it.

Practically, that lands around 0.4 grams per kilogram per meal, or roughly 25 to 40 grams for most adults. The lever behind it is thought to be an amino acid called leucine; a meal needs enough of it to cross what researchers call the leucine threshold and trigger a fuller muscle-building response. A meal with 10 grams of protein tends to fall short. Two of those don’t add up to one good one.

So the ideal probably isn’t 130 grams however it happens to fall. It’s 130 grams spread across three or four meals that each clear the threshold. Same total, and research generally suggests the spread works better than flipping the switch just once.

Which brings us to the meal where the switch almost never gets flipped.

Look at how a typical day is shaped and the problem jumps out. Dinner is usually protein-forward — a chicken breast, some salmon, a steak — often 40 grams or more. Lunch is decent. And breakfast, for a huge number of people, is a bagel, a bowl of cereal, a banana and coffee, or a pastry on the way out the door. Ten grams if you’re lucky.

That means the muscle-building switch stays off for the first half of the day, the total gets crammed into dinner, and a chunk of that oversized dinner does less than it could because you’ve overshot the per-meal ceiling anyway. You had the grams. You just spent them at the wrong time.

Fixing breakfast is often the single highest-leverage move a person can make. You’re not adding a fourth meal or choking down more food overall — you’re moving protein you’re already eating at night to the morning, where it’s currently missing.

Here’s what clearing the threshold at breakfast actually looks like:

  • 3 large eggs plus a cup of cottage cheese in a scramble — about 35 grams.
  • A cup of plain Greek yogurt with a scoop of whey stirred in — about 35 to 40 grams, and it takes a minute.
  • A cup of cottage cheese with fruit and a handful of nuts — about 25 to 30 grams, no cooking.
  • A protein shake made with a scoop of whey or pea protein in milk — about 30 to 40 grams when you genuinely have no time.

Notice the pattern: eggs, Greek yogurt, cottage cheese, and a shake all get you over the line, fast, at the meal where you’re most likely to fall short. Avocado toast, oatmeal, and a smoothie made mostly of fruit are fine foods — they’re just not protein meals, and treating them as one is how breakfast becomes the hole in an otherwise good day.

The bottom line

Aim for about 1.6 grams of protein per kilogram of body weight — roughly 0.7 grams per pound — if you’re training to build muscle. Push toward the higher end if you’re older, in a calorie deficit, or very lean and training hard. There’s little reason to climb past 2.2 g/kg for muscle alone.

Then stop thinking about the day as one big number. Split it into three or four meals of 25 to 40 grams each, and give breakfast the same respect you already give dinner. That’s the fix hiding in plain sight: not more protein, just protein where it’s currently missing.
